You can run the same route every week and still feel like you’re going backwards — and more often than not, the missing piece isn’t your running form or your training plan, it’s what you’re putting in your body. Nutrition isn’t a background detail for runners. It’s the foundation that determines whether your training actually sticks or just beats you up.

Running fitness is built through stress and recovery. Your body breaks down muscle tissue, depletes glycogen stores, and creates inflammation every time you lace up. What you eat is the raw material your body uses to rebuild stronger. Get that wrong, and you’re constantly digging a hole your recovery can never fill — leading to fatigue, poor adaptation, and a higher injury risk over time.


Fuelling Around Your Runs: Timing Matters More Than You Think

Pre-run nutrition doesn’t need to be complicated, but it does need to be deliberate. For runs under 60 minutes, a light carbohydrate-based snack 30–45 minutes before — a banana, a slice of toast with honey — is often enough. For longer efforts or morning long runs, you may need a more substantial meal 90–120 minutes out, something with moderate carbohydrates and a little protein, keeping fat and fibre low to avoid GI issues mid-run.

Post-run is where many runners fall short. There’s a well-documented window in the 30–60 minutes after training where muscle cells are particularly receptive to glucose and amino acids. Missing this window consistently slows your adaptation. Aim for a 3:1 ratio of carbohydrates to protein — think chocolate milk, Greek yogurt with fruit, or a proper meal if you’re close to one. This supports runner conditioning by accelerating glycogen replenishment and initiating muscle repair at the same time.

Practical Pre- and Post-Run Eating Tips

  • Test your pre-run meals on easy days before using them before races or hard sessions.
  • Don’t skip post-run nutrition even if you’re not hungry — appetite is often suppressed after intense effort.
  • Keep a recovery snack ready before you run so there’s no decision fatigue afterward.
  • For runs over 75 minutes, plan to consume 30–60g of carbohydrates per hour through gels, chews, or sports drinks.
  • Avoid high-fat, high-fibre meals in the two hours before running if GI sensitivity is an issue for you.

Protein: How Much Do Runners Actually Need?

Runners often underestimate their protein needs because they associate protein primarily with bodybuilding. But if you’re incorporating runner strength training — which you should be — your protein requirements are meaningfully higher than the general population’s recommendations. Research in endurance athletes suggests a target of 1.6–2.0 grams of protein per kilogram of bodyweight per day, particularly during heavy training blocks.

Spreading that intake across the day matters too. Rather than one large protein-heavy dinner, aim for 25–40g of protein per meal across three to four meals. Leucine-rich sources like eggs, chicken, fish, cottage cheese, and legumes are particularly effective at stimulating muscle protein synthesis. Sweat rates vary enormously between individuals, but a practical starting point is monitoring urine colour. Pale yellow is your target. Dark urine before a morning run means you went to bed under-hydrated.

Iron, vitamin D, and magnesium are the three micronutrients runners are most commonly deficient in, and all three directly affect energy, running form efficiency, and recovery quality. Iron deficiency doesn’t have to reach anaemia to hurt your performance — even sub-clinical deficiency increases perceived effort and slows adaptation. Get bloodwork done at least once a year if you’re training seriously, and address gaps through food first, supplementation second.
